Practical exercise
đ Practical exercise: Build an anti-stress mental routine for an athlete
đŻ Objective:
The goal of this exercise is to help an athlete establish a personalized mental routine that will allow them to:
â Effectively manage their stress before and during competition
â Maintain their calm and concentration under pressure
â Optimize their mental and emotional state to perform at their best
đ ïž Exercise instructions: Develop a personalized anti-stress routine
You will build an anti-stress mental routine for an athlete of your choice. This routine should be specific, structured, and applicable in real situations.
It will consist of 4 key steps :
đč 1. Preparation phase (before competition or training)
đč 2. Immediate stress management phase (just before a key action)
đč 3. Mental adjustment phase during competition
đč 4. Calm down phase (after competition or in case of frustration)
1ïžâŁ Preparation phase â Mental conditioning
đŻ Objective: Create a stable and controlled mindset before competition to prevent stress from accumulating.
đ Instructions:
Select an anchoring ritual to prepare the mind (e.g., music, breathing, visualization)
Define a positive internal dialogue to boost confidence
Plan a mental warm-up in addition to physical warm-up
đ Application example:
â Coherent breathing 5-5-5 for stabilizing heart rate
â Listening to specific music to create a mental association with performance
â Positive self-talk : "I am ready. I control my stress and transform it into energy."
2ïžâŁ Immediate stress management phase â Just before a key action
đŻ Objective: Neutralize mental and physical tensions when the pressure rises (just before a start, a shot, a commitment).
đ Instructions:
Choose a quick breathing technique (e.g., 4-7-8 breathing)
Establish a physical anchor (e.g., tapping on the thigh, firm handshake)
Define a keyword for refocusing to dispel doubt
đ Application example:
â Inhale 4 sec â Hold 7 sec â Exhale 8 sec to release tension
â Physical anchoring: clenching the fist and releasing to create an emotional reset
â Keyword: "Focus" / "Control" / "Power" before taking action
3ïžâŁ Mental adjustment phase during competition
đŻ Objective: Manage unexpected events, a mistake, or a rise in stress during the event.
đ Instructions:
Select a technique for immediate stress management in case of high pressure
Create an express refocusing ritual after a mistake
Use a mental micro-pause to return to the present
đ Application example:
â In case of a mistake: a square breathing 4-4-4-4 to regain calm
â Mental micro-reset: Fixing a point in the distance for 2 seconds to break the stress
â Self-regulation phrase: "I refocus. A mistake does not define my performance."
4ïžâŁ Calm down phase and mental debriefing
đŻ Objective: Integrate a mental recovery habit after effort to avoid emotional overload.
đ Instructions:
Take 5 minutes to mentally review the performance
Practice a long and deep breathing to lower stress levels
Note 3 positive points and 1 area for improvement
đ Application example:
â Quick muscle relaxation: Contract and release all muscles while breathing deeply
â Quick writing: "What worked well?" â "What can I adjust for next time?"
â Closing phrase: "I focus on the positive. Tomorrow, I will progress further."
đ Exercise validation
đŻ Mission: Write a complete anti-stress mental routine detailing the 4 phases and adapting it to a specific athlete (individual or team sport).
đč Step 1 : Choose a sport and an athlete profile (e.g., sprinter, footballer, swimmer, judoka, etc.)
đč Step 2 : Describe each phase applying the mental strategies suited to the chosen sport
đč Step 3 : Test this routine in training and adjust if necessary
đĄ Example of expected output:Chosen sport: Tennis đŸAthlete: Tournament player facing the pressure of decisive points
1ïžâŁ Before the match : Listening to music, breathing 5-5-5, mental affirmation "I play relaxed and confident."
2ïžâŁ Just before each important serve : 3 slow breaths, touching the racket as an anchor, keyword "Fluidity".
3ïžâŁ After a direct fault : Pause for 3 seconds, square breathing, refocusing on the next point.
4ïžâŁ After the match : Muscle relaxation, written assessment of strengths and areas for improvement.
đ Conclusion
đ Key message: A well-constructed mental routine allows to anticipate and neutralize stress, ensuring optimized performance in all circumstances.
"Champions are not those who never feel stress, but those who know how to control it."
