Phase 1: Foundations and Assessment (Days 1 to 7)

The goal of this roadmap is to establish a solid foundation in mental preparation, gradually working on the essential pillars of performance. Each day brings a new skill or reinforcement of what has been learned.


Phase 1: Foundations and Assessment (Days 1 to 7)


🎯 Objective: Understand your mental functioning, identify your strengths and areas for improvement.

Before building a strong mindset, it is essential to assess your current state and lay a solid foundation.



✅ Day 1 - Initial Assessment


📌 Objective: Identify your strengths and areas for progress in mental preparation.

🔹 Why is it important? Before improving anything, you need to know where you stand. This self-assessment will serve as a reference to measure progress throughout the 30 days.


📋 Exercise: Initial Self-Assessment


Rate yourself from 1 to 10 on the following skills:

1️⃣ Stress Management : Ability to remain calm and clear-headed under pressure.

2️⃣ Concentration : Ability to stay focused on a task despite distractions.

3️⃣ Self-Confidence : Degree of certainty in one's abilities.

4️⃣ Motivation : Determination to achieve goals despite obstacles.


🎯 Action of the Day :

  • Note the strongest areas and those to improve.

  • Write down 3 strengths and 3 areas for progress in mental preparation.

  • Set an intention for these 30 days (e.g., "I want to strengthen my self-confidence in competition.").



✅ Day 2 - Setting Clear Goals


📌 Objective: Define specific and achievable goals using the SMART method.

🔹 Why is it important? A poorly defined goal leads to frustration and discouragement. The SMART method provides a clear and measurable direction.


📌 SMART Method:

🔹 Specific : Detailed and precise ("I want to improve my concentration in matches").

🔹 Measurable : Must be evaluable ("Move from 6/10 to 8/10 in concentration").

🔹 Achievable : Realistic in relation to your current level.

🔹 Relevant : Define concrete actions ("Do 10 minutes of daily meditation").

🔹 Time-bound : Set a deadline ("Visible progress within 1 month").


🎯 Action of the Day :

  • Define a result goal (e.g., "Be more competitive in competitions").

  • Define a process goal (e.g., "Do 5 minutes of visualization before each training session").



✅ Day 3 - Creating a Mental Routine


📌 Objective: Define a pre-competition and pre-training routine.

🔹 Why is it important? A mental routine prepares the brain to enter an optimal performance state and creates an emotional and cognitive stability.


📌 Developing a Routine

1️⃣ Breathing : 3 minutes of controlled breathing to calm the mind.

2️⃣ Mental Imagery : Visualization of the ideal course of training or competition.

3️⃣ Positive Self-Talk : Repeating anchoring phrases ("I am ready, I am strong").


🎯 Action of the Day :

  • Write your pre-training and pre-competition mental routine.

  • Test it in training.



✅ Day 4 - Stress and Emotion Management


📌 Objective: Learn diaphragmatic breathing and heart coherence.

🔹 Why is it important? Stress can interfere with concentration and decision-making. Learning to manage it allows you to maintain control over your performance.


📌 Stress Management Techniques

1️⃣ Diaphragmatic Breathing : Inhale deeply through the nose while expanding the belly, exhale slowly through the mouth.

2️⃣ Heart Coherence (5-5-5) : Inhale for 5 seconds, exhale for 5 seconds, repeat for 5 minutes.

3️⃣ Identify your stress triggers : Note the situations where you feel under pressure.


🎯 Action of the Day :

  • Do 5 minutes of breathing every morning and before a stressful situation.

  • Note the stress triggers and think of strategies to manage them.



✅ Day 5 - Introduction to Visualization


📌 Objective: Understand the power of mental imagery on performance.

🔹 Why is it important? The brain does not differentiate between an action actually performed and an action vividly imagined. Elite athletes use visualization to prepare their body and mind before competition.


📌 Basic Visualization Exercise

1️⃣ Close your eyes and breathe deeply.

2️⃣ Imagine yourself successfully performing a key movement, with all sensory details (sounds, feelings, images).

3️⃣ Feel the success as if it were real.


🎯 Action of the Day :

  • Do 3 minutes of visualization before training.

  • Mentally describe every detail of the movement.



✅ Day 6 - Building Self-Confidence


📌 Objective: Develop a positive self-perception to perform under pressure.

🔹 Why is it important? Self-confidence is a driver of performance. An athlete who doubts loses valuable mental energy.


📌 Techniques to Boost Confidence

1️⃣ List your past successes : Remember the moments when you succeeded despite challenges.

2️⃣ Create a victory journal : Write down 3 things well done each day.

3️⃣ Use positive self-talk : "I am capable. I am ready. I have the skills."


🎯 Action of the Day :

  • Write a list of 10 personal successes.

  • Practice reframing each doubt with a positive affirmation.



✅ Day 7 - Summary and Optimization Day


📌 Objective: Review the first 6 days and adjust strategies.

🔹 Why is it important? Self-reflection is essential to consolidate learning and adjust methodology.


🎯 Action of the Day :

  • Review the self-assessment from Day 1 and compare progress.

  • Note what works well and what needs to be adjusted.

  • Define an improvement plan for the future :


    ✅ Which exercises to continue?

    ✅ Which points to strengthen?

    ✅ How to optimize your mental routine?
